Fueling long sessions in Queensland heat: carbs, fluid, sodium

South East Queensland summer does not forgive a winter bottle plan. Humid race days on the Sunshine Coast, Brisbane club long rides, and Gold Coast bricks all push sweat rate up. When sweat climbs, sodium leaves with it. Carbs alone will not carry you if the bottle is basically sweet water.

This is a practical protocol for athletes and coaches in Australian heat: measure sweat roughly, stop treating low-sodium gels as the whole system, and build a bottle plan that carries carbs and salt together.


Heat changes the job, not just the flavour

In cool training you can under-replace sodium for a while. In humid Queensland air you usually cannot. Higher sweat rate means more fluid and sodium loss per hour, and less room for gut surprises when everything feels hotter and thicker.

You do not need a lab coat. You need honesty about losses and a plan that matches them.

Sweat rate in five minutes (do this once)

Pick a steady 45 to 60 minute session in conditions close to race heat:

  1. Weigh yourself nearly dry before (kg).
  2. Train. Note exact fluid drunk (litres).
  3. Towel off. Weigh again.
  4. Sweat rate (L/h) ≈ (pre-weight − post-weight + fluid drunk) ÷ hours.

Example: drop 0.6 kg, drink 0.7 L in one hour → roughly 1.3 L/h.

Why low-sodium gels fail in heat

Gels are handy. They are not a full heat system.

Most gels deliver carbohydrate and a token sprinkle of sodium. On a cool tempo run that can be fine. On a three-hour SEQ long ride with 1.0 to 1.5 L/h sweat, stacking gels on water often leaves you behind on salt while your mouth still tastes sweet, chasing fluid with plain water, and juggling wrappers when heat is already taxing you.

Athletes say "I ate enough but still went flat." Sometimes that is underfueling. Often in Australian summer it is also under-replacing sodium while carbs looked done on paper. Salt tabs can work if rehearsed. Many break that stack under stress. Heat rewards fewer moving parts.

What "enough sodium" looks like

Sweat sodium varies a lot. Pair a mid-range loss with 1.0 to 1.5 L/h sweat in humid heat and hourly sodium losses can sit in the high hundreds to well over 1000 mg/h for some people.

You may not know exact sweat sodium without specialised testing. You can still choose a fuel that carries meaningful sodium with the carbs, then refine from notes: clearer late sessions when the bottle had real sodium; salt marks, stinging eyes, or salt cravings after hard heat work as clues, not diagnoses. If you only feel good when you bolt salt tabs onto a low-sodium gel plan, the drink mix is doing half a job.

Carbs still matter; heat makes the bottle do more work

For sessions over about 90 minutes, most endurance athletes land around 60 to 90 g carbohydrate per hour once underway (often lower on hard runs; often higher on steady bikes if the gut is trained). Dual-source carbohydrate (glucose/maltodextrin with fructose) helps many athletes absorb more comfortable carbohydrate when two gut pathways are used together.

In heat, put those carbs in the fluid you are already drinking.

Dual-carb, higher-sodium drink when: the session is long, humidity or temperature is high, you want fewer packets, or "gels + water" left you flat late.

Gels when: you need a small top-up on a solid bottle plan, the session is short and cool, or that exact product is already race-rehearsed.

Keep heat fueling dull on purpose

Athletes who look organised in Queensland heat usually knew roughly how much they sweat, carried carbs in the fluid they were already drinking, used enough sodium that late flatness was less of a surprise, and practised the plan on a training day.

Write the bottle plan down. Make it boring. Then train it until summer feels ordinary.
