Short-course racing does not get a free pass on fueling. Sprint and Olympic athletes still hit the wall. They just hit it faster, and with less time to fix a bad plan.
If your season is built around 60 to 150 minutes of racing, the useful question is not "do I need 70.3 numbers?" It is: what carb rate can I absorb at race intensity, and how simple can I keep the bottle plan?
Start with the clock, not the Instagram stack
Rough race windows (mid-pack, AU club racing):
- Sprint: often about 60 to 90 minutes total
- Olympic: often about 2 to 2.5 hours total
Those windows change how aggressive you need to be, but they do not delete carbs. Hard efforts raise carbohydrate burn. Heat raises fluid and sodium loss. A tidy plan still beats a random gel at 30 minutes.
Useful starting bands for during the bike and run (after a normal race breakfast):

These are rehearsal targets, not medals. Body size, intensity, and gut training move the dial.
Sprint: keep it boring
For a true sprint, the biggest mistake is inventing a complex mid-race system you never practised.
A clean sprint template:
- Night before / morning: carb-aware meals you already trust. No new foods.
- Pre-race (about 15-25 min out): small, familiar sip if that is part of your routine. Some athletes use a light pre-session drink here.
- Bike: one bottle plan. Either dilute dual-carb mix, or water + one gel you have used in hard bricks.
- Run: usually optional top-up only. Many finish on what they took on the bike.
If your sprint is closer to 90 minutes in heat, treat it more like a short Olympic: a measured carb sip on the bike matters more than pride about "racing clean."
Olympic: the bike hour is the job
Olympic distance gives you enough time for a real carbs-per-hour plan, especially on the bike.
A rehearseable Olympic split:
- Bike (~1-1.25 h): aim for your full hourly target, often 50-75 g/h once you have gut-trained it
- Run (~40-55 min): often 30-50 g/h, sipped, not gulped
- Total during race: commonly in the 80-150 g ballpark depending on duration and how hard you race
The point is predictability. Write the numbers on tape. Practise them on at least two hard bricks before race week.
Dual-source carbohydrate (glucose/maltodextrin with fructose) helps many athletes absorb more comfortable carbohydrate when two gut pathways are used together. Bottle vs gels on short course
Choose a dual-carb drink when:
- You want carbs and fluid in the same system
- AU heat means you are drinking anyway
- You hate juggling wrappers at race intensity
Keep gels (or chewables) when:
- You only need a small top-up
- Your bottle is already water-only for a very short sprint
- You have rehearsed that exact gel brand in hard sessions

You do not need a separate salt ceremony for every sprint. You do need honesty about salt loss on long bricks in heat. A drink that carries meaningful sodium with the carbs reduces the number of moving parts when you are redlined.
Gut training is not only for Ironman athletes
If you race short but train long, your gut sees hours of work every week. That is still a gut-training problem.
Over four to six weeks:
- Pick one primary drink (or one gel + water system) for hard sessions.
- Start conservative on intervals and tempo bikes.
- Step carb rate up only when comfort holds.
- Rehearse race dilution and timing, not just easy long-ride sipping.
- Do at least one race-pace brick with the exact race bottle plan.
If you feel sloshing or urgency, fix rate, temperature, and dilution before you abandon carbs altogether.

Keep short course simple on purpose
The athletes who look smooth off the bike in local Olympic races are rarely running the most complicated stack. They usually:
- Knew their grams before the gun
- Practised those grams at race intensity
- Used a bottle plan that survived heat
- Did not invent a new sodium strategy at T2
Write it down. Make it dull. Then race.
