Creatine for Runners: Worth It, or Just Extra Weight?

Runners have spent two decades treating creatine as a gym supplement that would only make them heavy. The research says something more specific, and more useful.

What creatine does for an endurance athlete

Creatine fills the phosphocreatine stores that regenerate ATP during short maximal efforts. That is the system you use for the surge over a hill, the last 400m, the sprint off the bike, the sled push, and every rep of a track session.

It also matters between sessions. Athletes running high volume are managing accumulated fatigue more than they are managing single workouts, and the case for creatine in endurance sport is largely a training-quality case: better hard sessions, better recovery between them, and better retention of lean mass through a heavy block.

The weight question, honestly

Creatine draws water into muscle cells. Expect roughly 0.5kg to 2kg in the first weeks, more if you load hard. For a 10km runner chasing a personal best, a kilo is not nothing.

The practical answer is timing and dose. Take 5g a day rather than a loading phase, start during a base or build block rather than in race week, and let your body settle at its new normal weeks before a goal race. Athletes who do that generally stop noticing it entirely, and they keep the training-quality benefit.

Should runners take creatine?

Most runners who train consistently have a case for it. Creatine supports repeat high-intensity efforts, session-to-session recovery through heavy blocks, and lean mass retention during high-volume training. It will not improve your aerobic ceiling, and it is not a substitute for carbohydrate on long runs.

Will creatine make me heavier and slower?

Creatine typically adds around 0.5kg to 2kg of intracellular water in the first weeks, and more if you load aggressively. For most runners that is offset by better session quality across a block. If you are weight-sensitive close to a goal race, take 5g a day well out from race day rather than loading.

Does creatine help marathon performance?

Not directly. Marathon performance is limited by aerobic capacity, fuelling and pacing, not by phosphocreatine. The indirect case is that better strength work and faster recovery through the build phase produce a fitter athlete on start line day.
